What you want to do is convert the .AVI file to a .MOV (quicktime movie) that uses a CODEC that maintains quality, whilst shrinking the file size significantly. Just converting it to a .MOV wont actually shrink it.
A great program to use is "Sorenson Squeeze 4":
I have found that 5min videos at 20MB still look decent.
This program offers a lot of compression options in a number of formats, from flash, avi, mpeg1, 2, and 4, mov, wmv, realtime and each one offer their own level of compression presets which are all customisable!
Just make sure you export from premiere an uncompressed avi.
If you have problems understanding any technical info on the compression, such as what a 1-pass is, or 2-pass, or what data rate, codec etc etc just leave a message I should be able to help.
As far as the code for the website goes this is what i use:
<EMBED src="http://www.yoursite...../yourfile.mov" width="640" height="480" align="absmiddle" type=video/quicktime ></EMBED>
